“I don’t want to bulk up, I’m an endurance athlete.” That sentence costs amateur triathletes more minutes at the finish line than plenty of nutrition mistakes do. Heavy strength training will not turn you into a bodybuilder. It will turn you into a more economical runner and cyclist. That is not forum opinion, it is the conclusion of dozens of studies on concurrent training.
What strength actually gives you: economy, not mass
The key concept is movement economy: how much oxygen, meaning energy, you burn to hold a given pace. The lower the cost, the longer you can ride and run at the same level of fatigue.
Research reviews, including work by Bent Rønnestad and Iñigo Mujika (Scandinavian Journal of Medicine & Science in Sports, 2014), show that combining endurance training with heavy or explosive strength work improves running economy, and for cycling, heavy strength training works best. The mechanism is not bigger muscles. It comes down to stiffer tendons, more efficient muscle fibre recruitment and faster rate of force development. Each stride and each pedal stroke ends up costing less.
In a study by Vikmoen and colleagues (with Rønnestad, 2016), trained female cyclists performed four leg exercises in the four to ten rep max range, twice a week, for eleven weeks, and improved both power and cycling economy without a meaningful increase in body mass. That is the key point: well-programmed strength work does not “add” kilograms you would then have to haul up a climb.
How much, when, and how heavy
Three rules drawn from the literature and from coaching practice:
Frequency: twice a week. That is usually enough to get the effect while leaving muscles time to recover. One session is often too little, three, alongside a heavy endurance volume, is usually too much.
Load: genuinely heavy. You work in a low rep range with a heavy load, not thirty reps with light dumbbells. It’s the high load, not the rep count, that drives the neuromuscular adaptations that matter here.
Order and timing. Don’t schedule heavy squats right before a key running session, the fatigue from the gym will degrade the quality of the run, and vice versa. Best to separate the two in time, or pair strength work with an easier training day.
Four pillars of a plan
A well-built programme addresses four areas: strength, power, stability and mobility.
The foundation is compound leg exercises: squat, deadlift, lunges. They work the leg and glute muscles, the engine behind running and riding. On top of that, work on the shoulder girdle and core, push-ups and planks among others, because a stable trunk means better force transfer in the water and less energy wasted on the bike. Swimmers add speed-strength work on top, since the movement pattern in water is more dynamic.
Don’t skip hip and thoracic mobility. Without it, an aero position becomes torture and running technique breaks down.
The most common mistakes amateurs make
First: treating the gym as another endurance session, circuits with a light weight and heart rate parked in zone 3. That doesn’t build strength, it just adds fatigue.
Second: dropping strength work once racing season starts. That’s when it’s easiest to lose what was built over winter. One maintenance session a week is usually enough to hold the adaptations.
Third: no progression. If you’re lifting the same weight after three months, the body has no reason to change. Add load gradually.
Where to start
If you’ve never trained with load before, start with technique and a light weight for two to three weeks, ideally with a coach watching. Only then add kilograms. Two sessions a week of around 45 minutes is a realistic starting point that fits alongside swimming, cycling and running.
